Why doesn't this come with an insert with suggestions for use? I had to come back to this page for suggestions.
It's easy to use. Based off picture the upper part is for your lower back. The flat part is for you tail bone. I have a mat myself.

No, the intent of an ab-mat sit-up is to go all the way back and get full extension, the curve of the mat should support the natural curve of your back.
Can I bench with it
We don’t see why not, it’s kind of narrow so it might be uncomfortable around the back arm area when bench pressing.
